Pull-Up Variations: Which to Earn, and in What Order

Pull-up variations divide into 3 kinds: grip changes, which barely alter the muscles worked; harder grips like a towel or rope, which train the forearms; and added load or rings, which raise the difficulty properly. Earn them in that order, after your first strict rep, not before.

What counts as a pull-up variation?

A pull-up variation is any change to the grip, the implement or the load while the rep itself stays strict: dead hang at the bottom, chin over the bar, no kick, lowered under control. That standard is the thing every variation has in common, and it is set out in how to do your first pull-up.

The variations fall into 3 groups, and they are not equally useful.

  1. Grip changes. Overhand, underhand, neutral, wide, close. These shift which helper muscle contributes and barely change the difficulty.
  2. Grip surface changes. Towel, rope, thick bar. These leave the back the same and make the forearms the limit.
  3. Load and implement changes. Added weight, gymnastic rings, the muscle-up. These make the exercise genuinely harder.

Only the third group is progression. The first 2 are variety, which is a different thing and worth less than the internet suggests.

Why do grip changes matter so little?

Grip changes matter little because the muscle doing the work does not change. Dickie et al. (2017) tested overhand, underhand, neutral and rope grips in 19 trained men and found the shoulder, arm and forearm muscles activated to a similar degree across a full repetition in all 4. The single difference was the middle trapezius: 60.1 percent of a maximal contraction with the overhand grip against 37.1 percent with the neutral grip.

Youdas et al. (2010) found the same pattern comparing a pull-up, a chin-up and a rotating handle device sold on the promise of better recruitment. The lats worked at 117 to 130 percent of a maximal contraction in every version, the chin-up recruited significantly more biceps and chest, the pull-up more lower trapezius, and the rotating handles produced no difference at all from the ordinary versions. Grip width adds even less. Andersen et al. (2014) had 15 men perform 6 repetition maximum lat pulldowns at narrow, medium and wide grips and found similar lat, trapezius and infraspinatus activation across all 3, with the narrow and medium grips lifting more weight, 80.3 and 80.0 kilograms against 77.3 for the wide grip.

In what order should you earn the variations?

Earn them in order of how much they raise the difficulty, starting only after your first strict rep. Everything before that first rep is not a variation but a rung, and the rungs are scapular pull-ups, inverted rows, negative pull-ups and band assisted reps.

The rep thresholds in that table are rules of thumb, not findings. What is not a rule of thumb is the direction: nothing in the list before weighted reps makes a pull-up meaningfully harder, so a trainee who collects grips instead of adding load stops progressing while feeling busy.

What do rings and the muscle-up actually add?

Rings and the muscle-up add arm and grip demand, and the muscle-up adds a second exercise on top. Walker et al. (2023) compared the ring muscle-up with the bar muscle-up in 10 active men and found the ring version required significantly more upper trapezius, biceps and forearm flexor activity during the pull phase, and more triceps and biceps during the push phase, while the shoulder stabilisers were unchanged. Their conclusion was that the instability of rings mainly raises the demand on the upper limbs.

That is the honest case for rings: harder for the arms and the grip, no different for the shoulder blades. A muscle-up needs the pulling strength of a high pull-up and the pressing strength of a dip at the same time, which is why it sits last in the table.

Which variations are worth skipping?

Two are worth skipping, and both are popular.

The kipping pull-up is the first. Dinunzio et al. (2019) compared strict and kipping pull-ups in 11 athletes and found the kip raised rectus abdominis activation by 28.7 percent, external oblique activation by 21.8 percent and hip flexor activation by 26.1 percent, while biceps activation fell by 26.7 percent. It is a way of doing more reps, not a way of getting stronger at pulling.

The wide grip is the second, and the reason is the shoulder rather than the muscle. Prinold and Bull (2016) tracked scapular movement in 11 regular pull-up trainees and found the wide grip showed a reduced range of shoulder blade movement at 90 degrees of arm abduction, a pattern they linked to increased sub-acromial impingement risk, and Urbanczyk et al. (2020) found the reverse grip loaded the rotator cuff most of the 3 techniques they modelled. A grip 1 to 1.5 times shoulder width gets you the same lats with neither problem.

How do variations fit into a week?

Variations fit as the main pulling exercise on your pull days, 1 at a time, not as a circus in a single session. Pick the hardest version you can hold the standard in, do 3 to 4 sets of 5 to 8 reps, 2 or 3 times a week, and change it only when the current one stops being hard. That is the same logic the beginner calisthenics workout plan applies to every movement.

Prinold and Bull (2016) linked the wide grip to a shoulder blade pattern associated with impingement risk.

Are kipping pull-ups a real pull-up variation?

They are a different exercise. Dinunzio et al. (2019) compared strict and kipping pull-ups in 11 athletes and found the kip raised abdominal activation by 28.7 percent and hip flexor activation by 26.1 percent while biceps activation fell by 26.7 percent. It moves work off the back and onto the hips.

When can I start doing pull-up variations?

After your first strict rep, as a rule of thumb, and only with variations that keep that standard. Before the first rep, what you want is not variations but the rungs: scapular pulls, inverted rows, negatives and band assisted reps.

Should I use gymnastic rings for pull-ups?

Once strict bar pull-ups are comfortable. Rings let the wrists rotate freely, which suits some shoulders, and they raise the demand on the arms: Walker et al. (2023) measured more biceps and forearm activity on rings than on a bar. They are harder to control, so they come after the bar, not instead of it.
